Circuit #3 - Hope Solo Workout

This circuit is based on Hope Solo's "15 minute workout". All of the exercises are demonstrated via Nike athletes. The workout is designed to be intense and executed in bursts of activity. If done correctly, you should be dripping with sweat and be able to maintain an increased heart rate. The exercises touch on all muscle groups so you should feel it everywhere once done. If using a timer, try to clear out an area sufficient enough to be able to perform every exercise. Have your equipment (dumbbells/med ball) readily available within arms reach. Set the timer to anywhere between 15-30 seconds and roll through each exercise. Once done, rest and hydrate for a few minutes and then repeat the round. You can decrease the timer time each round if needed. Try to see how many "rounds" you can complete before becoming completely gassed. *** If not using a timer, you can perform a traditional workout by assigning a rep/set amount to each exercise.

The exercises used here vary as far as the equipment needs. Dumbbells are used in some, while others only require bodyweight. Examine the example videos and use your best judgement to decide what is needed for your own individual needs. A medicine ball is not required but works better for a few exercises. If possible, having various weights of dumbbells will help you maintain a maximum amount of effort each round.

Circuit #14 - Med Ball Madness

This circuit was created to foster teamwork and camaraderie among our workout group by focusing on partner exercises. Using a minimal amount of equipment, we utilize a partner to create additional resistance. If you lack a partner or have odd numbers in your group, the exercises can be modified for solo performance as well. When choosing partners try to match people who are of similar weight and/or physical ability. While performing exercises, communicate with your partner to coordinate each movement. Use good form and encourage one another to give it 100% during the circuit.

Certain exercises may require a slightly longer set to get enough work for both partners. Somewhere between 30 seconds to a minute for most. If you can, bring several different types of resistance bands and medicine balls. You could also use a sandbag or large diameter medicine ball (wall ball) for a couple exercises. Use your imagination and make replacements as needed. You will need a good amount of space to perform the exercises so clear out ample room.

All of these exercises are just variations of familiar exercises. Descriptions and video examples are linked below so take time to review them and practice your form before hitting the workout. Good luck!

Examples

1 - Squat Throw/Press
Video Example
Stand with feet shoulder width apart holding a medicine ball w/ both hands. Perform a traditional squat. When returning to standing start position, toss the medicine ball above your head. Catch the ball as you return to a lowered position for your next rep.
Optional: If the ball is too heavy or you become tired, just press the ball instead of throwing/tossing it. If that's still too much, skip the throw/press altogether and just squat.
2 - Double Crunches

Lie flat on the ground w/ a medicine ball. Hold the ball w/ both hands and extend your arms behind your head so that the ball rests on the ground. Bend at the knees so that your legs are raised off the ground and are at a 90 degree angle. Feet are together. This is the start position. Raise your torso, arms and the medicine ball up. Move your torso toward your legs while swinging the medicine ball over your head and resting it on your raised shins. Now lower your torso and and swing your arms back to the start position. As you do this, leave the medicine ball on your shins and extend your legs outward. They should go from being at a 90 degree angle to flat, all while cradling the medicine ball. Once relatively flat, contract to the raised position in the same manner as before but instead grab the medicine ball from your raised legs and hold it in your hands as you flatten out. Repeat this process as your perform reps.
3 - One Arm Front Raise

Hold your arm straight out in front of you with the medicine ball in your palm. Lower your arm down as far as you can while keeping the medicine ball steady. Press up and return to starting position.
Optional: If the ball is too heavy or you become tired, use both arms/hands.
4 - Superman
Video Example
Lay on your stomach with legs and arms outstretched. Hold the medicine ball in your hands and lift your arms and legs off the ground at the same time. Hold for three seconds and return to starting position.
Optional: If the ball is too heavy or you become tired, perform reps w/out the ball.
5 - Walking Lunge Twist
Video Example
Perform traditional lunges with medicine ball in hand. While lunging forward, start to twist your torso toward the same side as your leading leg. As you rise from the lunge, return to your torso to the center and begin the next rep with the alternate foot.
Optional: Some people bring both feet together in between alternating feet. It gives you a chance to re-center and get your balance back. Others go straight into the next lunge after rising from the previous rep. Do what feels best for you.
6 - Russian Twist
Video Example
Sit in a contracted crunch position with a medicine ball in hand. Hold the ball w/ both hands centered in front of your chest. Your legs should be bent at the knee and your body should make a "V" shape w/ your thighs and torso. Bodyweight should be balancing on your butt. Twist from side to side, lightly touching the medicine ball to the ground if possible.
Optional: Some people perform this on a raised surface w/ their legs hanging in the air.
7 - Overhead Tri Extension
Video Example
Stand with feet shoulder width apart. Hold the medicine ball overhead with arms stretched out directly above you. Bend your arms at the elbow while keeping your shoulders steady. This should place the ball behind your head. Extend the arms back to outstretched position.
Optional: You can either have your hands under the ball or on the sides of the ball.
8 - Push-Up Roll

While in push-up position, place the medicine ball under one of your hands. The other hand will remain pressed against the ground. Perform the push-up motion and when back in starting position, take your raised hand off the medicine ball and place it on the ground. Roll the ball over to your opposite hand and place it on top of the medicine ball. Perform another push-up. Keep alternating hands to perform reps.
Optional: A more advanced version is to release the medicine ball at the peak of your "up" position and roll it toward your other hand. While doing this, raise your opposite hand in anticipation of the ball arriving and land that hand on top of it. Keep alternating like this in rhythm.
Optional: An easier method is to simply perform half your reps on one arm first and then switch over to your other arm.
9 - Wall Sit Squeeze
Video Examples
Standard wall sit exercise but squeeze a medicine ball between your knees.
Optional: If this is too difficult and no lighter medicine balls are available, just hold the medicine ball in your hands above your head.
10 - Overhead Side Bend
Video Examples
Stand with feet shoulder width apart. Hold the medicine ball overhead with arms outstretched. Keeping arms straight, bend to your right side as far as is comfortable. Return to starting position and repeat on the left side.
11 - One Arm Shoulder Press
Video Examples
Stand with feet shoulder width apart. Hold the medicine ball in your hand at a 90 degree angle (this will leave the ball close to the side of your head). Press the ball up until your arm is straight over head. Switch arms and repeat.
Optional: You can performs several reps w/ one arm and switch to the other to finish.
12 - Burpee Ball
Video Examples
Holding the medicine ball with both hands. Jump up lifting the ball overhead. Proceed directly to push-up position with the ball under your hands as you stretch your feet out behind you. Bring your feet back to your chest and return to standing position. Repeat.
Optional: As with any burpee, you can optionally skip the jump and/or the actual push-up if you become tired or need an easier version.
Optional: A more advanced version can include a chest pass instead of a jump up if there is a wall surface available.

  • A raised, solid surface which will support your weight (park bench, steps, sturdy chair)
  • Optional: Resistance Band or Dumbbells to perform weighted/advanced versions of exercises

Circuit #10

SUMMARY

  1. Black (cardio): Burpees
  2. Blue (cardio/lower): Box Jumps
  3. Red (upper): Push-Ups
  4. Yellow (lower): Squats
  5. Green (abs): Lying Crunches

  7. Dice total indicates number of reps
  8. The highest numbered die indicates the exercise (color)
  9. If multiple colors share highest number (tie), perform reps for each exercise color

Circuit #10 - Crap Shoot Workout

This circuit is designed to be ran quickly. The point is to keeps moving and attempt to get through multiple rounds as quickly as possible. Since we are moving quickly, we chose to use calisthenic exercises that require no equipment. This type of workout is extremely flexible due to the fact that you can switch up the assigned exercises to suit your needs. The snake eyes rule is optional but we wanted to make them a big deal like they are in shooting craps. In the event of a tie, perform reps for each exercise that shares the highest number.

We chose the above exercises to try and hit each body group and include some cardio. Again, you can change these exercises to suit your own individual needs or to not let the circuit get stale. If in a group, you could also have each member pick their own exercise assignments for each color. Take breaks in between each members custom set.

Many of the exercises we chose to use are explained in greater detail in previous posts so browse those for additional tips and tricks. Video examples are linked below to refresh your memory on each exercise. If you cannot perform the original exercise or become tired, please move to an easier version of the exercise or replace it. For burpees, we use mountain climbers as an alternate exercise. With push-ups, move to using your knees. Replace box jumps with step-ups if needed.

Circuit #8

Circuit #8 - Deck of Cards Workout

This circuit is designed to be ran quickly. The point is to keeps moving and attempt to get through the deck as quickly as possible. Since we are moving quickly, we chose to use calisthenic exercises that require no equipment. This type of workout is extremely flexible due to the fact that you can switch up the assigned exercises to suit your needs. If you require more rest than what we have come up with here, you can replace the Aces w/ 11 reps and instead take a break every 5-7 cards completed.

Jokers are optional but we wanted to make them a big deal like they are in most card games. We decided to make them worth 10 reps of a unique exercise in each body group. A break is added in at the end to help ease the transition back into the usual exercises. You can choose to leave out the Jokers or come up with your own fun variation to use them.

We chose the above exercises to try and hit each body group and include some cardio. Again, you can change these exercises to suit your own individual needs or to not let the circuit get stale. If in a group, you could also have each member select a group of cards face-down and pick their own exercise assignments for each suit. Take breaks in between each members custom set.

  • Highly Recommended: Resistance Band (medium and/or adjustable recommended)
  • Highly Recommended: A heavy and light pair of dumbbells
Tip: This could also be modified for indoor use however, just get creative!

Circuit #7

SUMMARY

  1. Jumping Jacks (warm-up)
  2. Lying Dumbbell Chest Press into Bent Over Dumbbell Row

Circuit #7 - Sanchez Superset

This circuit encompasses the entire body. It starts with the upper body and works its way down to your legs. This circuit is designed to move quickly and you should limit rest between sets. Since each superset hits the same body part twice, you should feel a good burn. Perform 3-5 sets per superset.

Due to the fact that this circuit will move fast, try to have a variety of different sized dumbbells available. You could also alternately have a light or medium strength resistance band handy to really burn out those last couple reps. Start heavy and when fatigued, drop to a lower weight. Focus on continuous reps and movement to maximize the burn during the entire set.

We switch exercises within a superset every 30 seconds and use 30 seconds of rest between sets. We are working toward eliminating rest between sets & allowing maybe 1 minute rest when switching to a new superset.

Circuit #5 - Resistance Bands

We are always looking to challenge ourselves with new styles of working out. A couple of us have been doing strict body weight, "street-style" workouts and gradually incorporated resistance band work into that. I initially always thought that resistance band work was for all the older seniors at the gym but was surprised at how well it works. They key is to ensure you have access to a set of bands that are of varying resistance and possibly different lengths. The bands are also convenient for our workouts because they are easier to carry around than dumbbells.

The bands promote use of many stabilization muscles. Resistance is constant throughout the exercise which challenges you more than a traditional dumbbell workout. The way to get the most out of reps is to focus on form and maintaining a smooth line of movement. Also be sure to squeeze the target muscle group and focus on flexing it during the movement.

Be wary of certain exercises. If you are not mindful of your setup, you may find a band snapping back at your face! Always double check your mount points. This circuit can be done in a living room, garage, pretty much anywhere that has a stable place to loop the band around. Even if you are lacking a good mount point, many of the exercises have multiple variations that can be done w/out a mount.

The circuit covers most major muscle groups, targeting each one w/ 2-3 exercises. We are using a timer to keep track of sets or doing certain exercises to failure. There are more exercises in this circuit than usual but you can super set several of them together if you want to shorten the time taken to complete it. The bands are fast to setup and easy to transition between so time shouldn't be an issue.

1 - Bicep Curls
Video Example
Stand on the band w/ your feet shoulder width apart. Have your hands down at your sides. The band should start tension as soon as you begin to raise your hands (adjust band accordingly). With your palms facing up/out, begin to curl.
Optional: You can perform hammer curls by keeping your palms facing in.
Optional: You can flip your palms down and work your forearms during this too.
Optional: This can be done seated as well. Adjust band length and use foot to keep band stable.
2 - Tricep Extensions
Video Example
Stand with one leg slightly back from your body. Have your band under the back foot. Grab the band handles behind your head and your arms at ninety degrees. Extend your arms upward to complete extensions.
Optional: If you have an overhead mount point (i.e. pull-up bar), you can wrap the band around that, lean forward w/ and perform extensions.
3 - Chest Flys
Video Example
Loop band around a pole (or other mounting point, i.e. doorknob). Face away from the pole. Extend your arms out horizontally and step away from the mount point a few paces until the band is taut. Have your palms facing out and away from you. Keep your arms extended and rotate your arms in front of you. Flex your chest as you complete reps.
Optional: You can bend your arms ninety degrees, while still keeping them horizontal (i.e. push-up position). Push forward and flex your chest to perform reps.
4 - Overhead Press
Video Example
Stand on the band w/ your feet shoulder width apart. Have your arms at ninety degrees w/ your hands up by your head. The band should start tension as soon as you begin to raise your arms (adjust band accordingly). Press your arms into the air above your head.
Optional: You can alternately kneel on the band.
5 - Lateral Raise
Video Example
Stand on the band w/ your feet shoulder width apart. Have your hands down at your sides. The band should start tension as soon as you begin to raise your hands (adjust band accordingly). With your palms facing down, raise your arms to the horizontal position.
Optional: You can alternately kneel on the band.
Optional: You can perform this exercise one arm at a time or simultaneously.
Optional: You can raise your arms at your sides or straight in front of you.
6 - Standing Back Rows
Video Example
Loop band around a pole (or other mounting point, i.e. doorknob). Face the pole. Step away from the mount point a few paces until the band is taut. Start with your arm slightly outstretched. Have your palms facing in and pull your arms back until your elbows are behind you. Keep your elbows close to your sides and bend your arms at ninety degrees.
Optional: You can alternately perform this seated. Loop the band around your feet w/ your legs stretched out.
Optional: An alternate grip is to have your arms out horizontally and bent at ninety degrees. Palms down.
7 - Rear Delt Flys
Video Example
Loop band around a pole (or other mounting point, i.e. doorknob). Face the pole. Step away from the mount point a few paces until the band is almost taut. Start with your arm outstretched horizontally in front of you. Have your palms facing in. Rotate your arms toward your back, squeezing while performing reps.
Optional: You can wrap the band around the pole a few times if you need more resistance.
Optional: Instead of looping the band around a pole, you can simply grab the band with two hands and perform reps.
8 - Good Mornings
Video Example
Loop band around your neck and place both your feet into each handle. The band should be taut when you stand up straight. Your feet should be shoulder width apart. Bend at the waist, keeping your back straight, bowing toward the ground. Keep your chin up, bend slightly at the knees and push your butt out as you bend. Straighten back to a vertical position to complete the rep.
9 - Squats
Video Example
Stand on the band w/ your feet shoulder width apart. Have your arms at ninety degrees w/ your hands up by your head. The band should be taut. While maintaining your hands by your head, squat down by bending at the knee and sticking your butt out and down.
10 - Static Lunge
Video Example
Loop band around your neck and place one foot into both handles. The band should be taut when you stand up straight. Place the foot that is in the handles a full step forward. Your other leg should be a step backward. Bend the knee on the back leg toward the ground. Your front leg will slightly bend at the knee as well. Keep the majority of your weight on your front leg. Be sure to switch feet after one leg is finished doing reps.
11 - Reverse Ab Crunch

Loop band around your neck and place one foot into each handle. Lean back slightly and hold the sides of the flat bench. Place your legs together and extend them out in front of the end of the bench. Perform reps by bending your knees and pulling them in toward your chest while leaning forward. Release by leaning back into starting position and extending your legs back out.
Optional: Loop band around the pole, facing pole and place your feet into the handles. Perform same motion but scoot back far enough so the band is taut.

12 - Oblique Twist
Video Example
Loop band around a pole (or other mounting point, i.e. doorknob). Loop one handle through the other one and tighten it. Only one handle should be usable. Step away from the mount point until the band is taut. Stand w/ your feet shoulder width apart, parallel to the pole w/ your arms chest height and outstretched. While keeping your arms locked out straight, twist at the waist so your torso faces away from the pole.
13 - Kneeling Crunch

If you have an overhead mount point (i.e. pull-up bar), loop the band around that. Get on your knees facing the mount. Grasping both handles, place your hands together beside your head w/ your arms bent at ninety degrees. You should be leaning forward slightly. The band should be taut, move away from the mount point if it is not. Keep your hips stationary and bend your waist so that your bent elbows travel toward your knees.
Optional: An alternate grip is to place your hands behind your head.
***Note: Do not move your arms during this movement. They should remain fixed in place.

Get Fab Abs!!!
Everyone wants that flat stomach but the icing on the cake is to build up a set of defined ab muscles. The expression "Abs are made in the kitchen" is very true however. No matter how much ab work you put in, if you are not down to a certain body fat percentage, your abs won't show. So make sure to diet properly so that your nutrition doesn't cover your six pack with a layer of fat.

This circuit is comprised of all ab exercises to help build up that six pack. Working your abs/core is different than building up other muscle groups. Abs in general have a quicker recovery period that other muscles so we want to limit our rests between sets. You also want to make sure to focus on form and breathing. Perform the exercises deliberately engaging your core and flexing your abs. Make sure to engage your abs on the negative of each exercise too. Squeeze those abs and breathe out at the peak of each exercise rep. You're only cheating yourself if you only put in half-hearted reps!

1 - Walk Outs

Stand with your feet shoulder width apart. Bend at the waist and roll down until your fingertips touch the floor in front of your toes. Walk your hands forward, keeping your feet stationary, as you release the bend in your back. Walk until your legs are lowered and your arms are in pushup position, then reverse directions. Walk your hands back to starting position. Repeat 5-10 reps for 3 sets. Optional: You can start on your knees instead of on your feet.
2 - V-Ups

Lie supine with hands on floor over head. Hold a stability ball with your feet. Simultaneously raise straight legs and torso. Reach toward raised feet and grab the stability ball. Return to starting position but hold the ball with your hands instead of feet. Repeat the motion but when your reach toward your legs, place the ball back in between your feet. Repeat for as many reps as possible for 3 sets. Optional: If the stability ball is too hard, you can leave it out & just reach for your feet each rep.
Optional: If the stability ball is too easy, use a slightly weighted stability ball or medicine ball.
3 - Oblique Crunches

Sit on the stability ball and walk your feet out and spreading them as wide as you can. As wide as you feel comfortable with your hips and bring your hands up behind your head. You're going to alternate twisting from side to side trying to bring the elbow up towards the opposite thigh or knee. Each time that you come back, you want to come back as deep as you can so that your shoulder blades will touch the edge of the ball each time. Get the full range of motion coming through and focus on squeezing those obliques each rep. Repeat for at least 15 reps each side for 3 sets.
4 - Bench Knee Raises

Sit near the end of a flat surface (flat bench or similar). Lean back slightly and hold the sides of the flat bench. Place your legs together and extend them out in front of the end of the bench. Perform reps by bending your knees and pulling them in toward your chest while leaning forward. Release by leaning back into starting position and extending your legs back out. Repeat 15+ reps for 3 sets.
5 - Plank Superset

Drop down onto a soft ground surface. Get face down to the ground, resting on the forearms w/ palms flat on the floor. Push off the floor, raising onto your toes and rest on your elbows. Keep your back flat and form a straight line from head to heels. Tilt your pelvis and contract your abdominals to prevent your rear end from sticking up in the air or sagging in the middle. Hold for 20 to 60 seconds to complete a rep. Lower onto your knees to rest. Move into Side Planks immediately after.
B - Side Plank

Still on the ground, turn to the side. Lift your body off the ground and balance on one forearm and the side of your foot. Contract your abdominals and relax your shoulders. Hold for 20 to 60 seconds to complete a rep. Then switch sides & hold again for an equal amount of time. Repeat the entire superset 3 times.
6 - Scissor Kick into Bicycles Superset

Find a soft surface and lie down. Tilt your head forward so it is slighty off the ground. Place your hands under your butt to support your lower back. Raise both your feet off the ground a few inches w/ your legs out straight. Now raise your left leg to a 45 degree angle while leaving the right leg out straight. Lower the left leg, keep it straight and then raise the opposite leg 45 degrees. Repeat and alternate to perform reps. After completing reps, move into Ab Bicycles. Perform at least 10 kicks per leg.
B - Bicycles

In the same lying position as flutter kicks, place both hands behind your raised head. We will instead bring your left knee in toward right elbow and attempt to make them touch. Keep your right leg out straight. Return to the start position & perform a rep w/ the other leg. Repeat and alternate to complete multiple reps. Perform at least 15 cycles, focusing on form and then repeat the entire superset at least 3 times.
7 - Squat Thrusts into High Knee Superset

Get down on the ground into a push-up position. To perform a rep you want to bring both feet simultaneously toward your hands by bending your legs and "jumping" your feet forward. Once forward, jump both feet back so that you return to your original push-up position. Perform at least 10 thrusts and then move onto high knees. leg.
B - High Knee

Get into a standing position with feet shoulder width apart. You want to start running in place but bringing your knees very high, at least up to the start of your torso. At the same time, take your elbows and alternate bringing them down to meet the opposite knee (right elbow to left raised knee then left elbow to right raised knee). Perform high knees for at least 20 seconds (or until too fatigued). Repeat the entire superset at least 3 times.

Circuit #4 - HIIT Style

We kept with the high-intensity style workout but tried to balance muscle groups better. Each superset should contain at least two groups to allow you to hit it harder. Instead of counting reps, we use a countdown timer and try to burn out as many reps as possible in the allotted time.

For supersets, perform as many reps as possible for the 1st exercise in 30 seconds. Without rest, move onto the next exercise in the superset and knock out reps of that for 30 seconds. That will complete one "set". Rest 30 seconds and repeat for two more sets. Be sure to drop weight and/or exercise difficulty level if you find it hard to complete reps the entire time. The main focus is to be actively working the entire time period and not rest.

For the compound movements (#3/6/9), perform as many reps as possible in 30 seconds. Again, you want to be moving the entire time so even if you get fatigued, keep moving and perform the exercise in a slower, more deliberate fashion. Focusing on form.

Find a soft area to kneel down. Grab your dumbbells and get into the front leaning rest position w/ your hands still wrapped around the dumbbells. Knock out a set of push-ups. Once done, get back onto your knees and move into the Military Press.
B -Military Press

While still kneeling after your push-up set, move the dumbbells into position near your head with your arms bent at a 90 degree angle. Perform a set of Military Presses. Afterward, rest 30-60 seconds and then start the superset again with exercise A.
Optional: You can perform both exercises without dumbbells if you get tired.
2 - Walking Alternating Lunges

Stand w/ feet shoulder-width apart and at least 30 paces of flat space in front of you. Perform walking lunges. Rest 30-60 seconds between sets.
Optional: To increase difficulty, hold a dumbbell in each hand down by your sides as you perform this exercise.
Optional: You don't have to, but going down low enough to where your knee touches the ground increases difficulty as well.
3 - Sit-Ups / Crunches

Find a soft area to lie down (or use a mat or park ab equipment). Either peform crunches or sit-ups (may vary based on equipment and/or people to help hold your feet). Rest 30 seconds between sets (abs recover quickly compared to other muscle groups).

Grab your dumbbells, stand w/ feet shoulder-width apart and perform bicep curls. Rest 30-60 seconds between sets.

Optional: To increase difficulty, either perform squats with a single weight held near your chest w/ both hands or hold a weight in each hand in the military press position (near your head w/ arms at 45 degrees).
B - Shoulder Raise

With your feet together and the weights in hand, down in front of your body, perform front raises. The standard grip is to handle the dumbbell with your palms facing your body and parallel to the floor once raised (as in video example). You can optionally have your palms facing your thighs (hands by your sides) and perpendicular to the floor once raised. Rest 30-60 seconds between sets and then start the superset again with exercise A.
6 - Reverse Ab Crunches into Plank Superset

Sit near the end of a flat surface (park bench or similar). Lean back slightly and hold the sides of the flat bench. Place your legs together and extend them out in front of the end of the bench. Perform reps by bending your knees and pulling them in toward your chest while leaning forward. Release by leaning back into starting position and extending your legs back out.

8 - Box Jumps / Step-Ups

Find a sturdy, raised surface that can support your weight. Stand w/ feet shoulder-width apart. Rest 30-60 seconds between sets.
Optional: If you can't do box jumps or become fatigued before the set is complete, perform the following: Step-Up Video Example. Alternating each leg, step up onto the raised surface and then bring your trailing leg up beside it. Step down carefully with each leg and repeat.
Optional: You can increase the height of the object you are jumping onto to increase difficulty.

Find a set of pull-up bars (if none available, skip this exercise or perform Delt Rows off a park bench). Perform as many pull/chin-ups as you can un-assisted. If a workout partner or sturdy cooler is available, perform as many assisted pull/chin-ups as possible. Rest 30-60 seconds between sets.
Optional: If no pull-up bars are available, perform the following: Delt Rows Video Example
Optional: You can use a lower hanging pull-up bar and a sturdy cooler to perform assisted pull/chin-ups.
Optional: If you have a friend available, you can bend your knees and have a friend assist you by pulling up on your knees.
11 - Incline Wind Sprints

Find a steep hill w/out too much debris and uniform surface. Allow enough flat space at the bottom of the incline to slow down. Sprint quickly up the hill and jog back down. Repeat several times and then rest. Optional: If no suitable hills are available, you can run a step of stairs for an incline workout.
12 - Agility Slalom Run

Find a set of trees (or other obstacles/landmarks) that are staggered and spaced on flat ground (pictured at the top of the page). Run around each obstacle, alternating left to right. After the last obstacle, clear to the side of all obstacles and sprint straight back to the start. Rest 30 seconds (or until you catch your breath).
Optional: You can setup a set of cones, spray paint waypoints on the ground or use other means to create the obstacles course to navigate around.
13 - Optional Run
If you're still up for it, either walk or jog a short 1/4 to 1/2 mile course around the park. Walk the entire route to cool down or if you're not tired yet, perform alternating sprints and jogs every 1/8 mile. Walk it out an extra 1/8 mile at the end to cool down after.
Optional: You can hit the sidewalk and follow it around for a 2 mile course.

Ladies: At Home Beach Body Workout

Summer is soon upon us so that means it's time to break out the swimsuits. Although fitness is a lifestyle, it's never too late to start preparing for pool season. A common misconception is that you can target certain areas of your body to burn fat from. This unfortunately isn't true but what you can do is tone certain areas so when you shed that body fat, your muscles will come shining through. Women tend to want to focus specifically on cardio but they really should incorporate weights. Women have different types of hormones compared to men so you will not instantly become "manly" or "buff" by lifting weights. Cardio is great but it burns calories primarily while you are performing the exercise. As your body gets used to a cardio exercise, you have to perform that exercise longer to recieve the same initial effect. Thus you're on the treadmill forever to try and burn the same amount of calories as you once did. It's also extremely boring!

Weight training tears muscle. As the muscle rebuilds, it's requiring energy and burning calories throughout the day (and night). With weights, you simply use heavier weights once your body gets to used to your current routine. So you never have to increase the amount of time needed to exercise like you do with cardio. So try to mix in weights or any sort of high intensity training (HIT) with your cardio ladies. You'll shed fat and gain tone all at once. A beneficial tendency for women is to focus on leg routines. This is actually beneficial because the leg muscles are among the largest in the body. By tearing that muscle you are forcing the body to repair large quantities of tissue and thus burning large amounts of calories. There are "bonus" leg exercises included below to help shape your butt and thighs.

Below are some exercises and a sample routine that gives you a fast, total body workout. It hits the upper body, lower body and abs. Start out slow and learn the form for each exercise. Once you have the routine down, you can increase the pace of the exercises and shorten your rest period between repetitions. This should also allow you to build up a good sweat and get your heart pumping like a cardio or HIT session. I also outline a "superset" routine which combines two exercises into one merged set of movements. All the exercises can be performed at home with or without a set of dumbbells. There is one exercise that uses a resistance band but it can be done without it as well.

Beach Body Workout Example

Clear out some space in an area with a soft surface as we will be lying on the ground (or use a yoga mat in the garage). If you have a set of dumbbells or kettlebells, have them handy. You could also use a chair (i.e. folding chair) and a resistance band if you have them. If you lack these items, the routine will still work. All exercises are numbered and there are video examples of the exercise at the bottom of the page. Please review these videos before attempting the exercise if you're not familiar with them.
  1. Alternating Ab Crunch
    *** Perform for three sets of 10-20 reps
  2. Front Plank
    *** Perform for three sets and hold for at least 30 seconds each set
  3. Chair Squats
    *** If you do not have a chair, you can simply squat but make sure not to go too low. Just act as if you are going to sit.
    *** You can optionally do these with dumbbells in your hand.
    *** Perform for three sets of 10-15 reps
  4. Reverse Lunges
    *** You can optionally do these with dumbbells in your hand.
    *** Perform for three sets of 10-15 reps
  5. Push-Up (knees)
    *** Perform for three sets and hold for at least 30 seconds each set
  6. Military Press
    *** If you lack dumbbells, you can place anything heavy in your hands (i.e. books, firewood, etc) or perform more reps with no weights at all (you will feel it eventually).
    *** Perform for three sets of 8-12 reps (or 20+ reps for little to no weight in hand)
  7. Bonus: You can add the bonus exercises to the routine to make it more intense. After military presses, perform 10 Donkey Kicks per leg and then knock out 10+ side lunges for extra leg and butt toning.
INTENSITY TIP: If the above routine becomes easy, move to doing 4 sets per exercise while increasing any dumbbell weight. You can also decrease the amount of time you rest in between exercises to amp up the intensity.

INTENSITY TIP: You could also alternately perform the exercises in a "circuit". For example: Lie flat on the floor and knock out 10 reps of alternating ab crunches first. Stand up, check your form and then perform 10 chair squats. Get on your knees, then knock out 10 push-ups. While still on the floor, go into a plank position and hold for 30 seconds. Stand up, grab a couple dumbbells and start 10 reverse lunges. After the last lunge, place your feet shoulder width apart and perform 15 military presses. Take a quick break, drink some water and then hit it again! Each "circuit" will represet a set. You can increase sets, increase weights used during the set or time yourself and try to finish the circuit quicker to increase the degree of difficulty.

INTENSITY TIP: You can insert the bonus exercises into your circuit. You can start the circuit with side lunges and then move onto the ab crunches. After you finish the plank portion of the circuit, while still on the floor, add 10 Donkey Kicks per leg.

Superset Example

Use all the tips from the previous example but here make sure you're familiar with the exercises and have good form. This is similar to the "circuit" style workout outlined in the intesity tip above.
  1. Front Plank into Donkey Kicks
    *** Get on the floor and perform a plank for 30 seconds. Go to your knees and perform 10+ Donkey Kicks per leg.
    *** Complete three sets
  2. Knee Push-Ups into Military Press
    *** Get on the floor and do 10+ knee push-ups. While still on the floor, stay on your knees but immediately raise your back up straight. Grab a couple dumbbells and perform 10+ military presses. (You could do the push-ups with dumbbells in hand to make this easier)
    *** Perform for three sets
  3. Chair Squats into Side Lunges
    *** Stand feet should width apart with dumbbells in hand if you have them. Perform 10+ Chair squats. Once done, immediately go into doing 10+ side lunges.
    *** Perform for three sets
  4. Side Steps into Ab Crunch
    *** Stand shoulder width apart with your knees slighty bent. If you have a resistance closed loop band, place this around your lower leg above the ankles. If you have a standard resistance band with handles, step on the resistance band with both feet and stretch the band with your hands up near your shoulders with your elbows bent and tucked in near your body. Be sure to take small, quick steps if you're using the standard band w/ handles. If you have no band, you can still perform this exercise, just take larger, more exaggerated steps to almost semi-squat when you shuffle across.
    *** Start performing side steps for about 10 repetitions. Immediately stop, lie on your back and do 5-10 reps of alternating ab crunches. Stand back up, setup your band again and then shuffle back the way you came doing side steps.
    *** Perform for three sets
